How Much Protein Do You Actually Need?
Most lifters ask about grams before they ask about consistency. Here is what the research actually supports for building muscle, and where the evidence stops.
For most resistance-trained adults, roughly 1.6 g of protein per kg of bodyweight per day appears to be enough to support muscle gain. Eating more than that has not shown a clear added benefit in the trials we have.

The practical answer
A common working target is about 1.6 g of protein per kg of bodyweight per day. Some people push up to 2.2 g/kg to be safe. That is fine. The extra grams read more like insurance than a proven edge.1
Total daily protein matters more than exact timing. If splitting it across a few meals helps you hit the total, do that. If one big meal works better for your day, that is fine too.

You do not need a supplement to hit your number. It is a convenience, not a requirement.
How to use it
Take your bodyweight in kilograms and multiply by 1.6. That is your daily floor in grams. Build each meal around a protein source and let the rest of the plate fill in around it.
If you are cutting calories, protein is the macro to protect. When food is tight, keep protein steady and pull the calories from elsewhere.
The honest caveat
Protein supports the work. It does not replace it. Body composition follows training, sleep, and total calories over time, not a single number on a label.
Composition is an input, not an outcome. Hitting your protein target makes progress easier. It does not make progress happen on its own.2
Limits of this evidence
Most of these figures come from short studies in trained younger adults, often men. Older adults, beginners, and people in a large calorie deficit may need more. Individual needs vary, and none of this is medical or clinical nutrition advice.
