Baked Cod with Vegetables

One tray, thirty minutes, and almost nothing to wash up. The trick is knowing which vegetables go in before the fish and which go in with it.

What this is

Cod fillets baked on a bed of vegetables, everything in one dish, done in 25 minutes.

White fish gets dismissed as boring, which it is if you cook it badly, and it is the easiest protein in the world to cook badly because it goes from perfect to dry in about ninety seconds.

The research below is mostly about the vegetables, and one finding in it will change what you do with your pans.

Ingredients

For 2 servings

2 cod fillets, about 180 g each, or any firm white fish 2 courgettes, sliced into half moons 1 fennel bulb or 1 large leek, sliced 200 g cherry tomatoes 1 lemon, half sliced and half for juice 3 tbsp olive oil 3 cloves garlic, sliced 1 tsp dried oregano 50 g olives, optional Salt and black pepper

To finish: fresh parsley or dill, a final drizzle of olive oil

Method

1. Heat the oven to 200C.

2. Toss the courgette, fennel, tomatoes and garlic with 2 tbsp of the oil, the oregano, salt and pepper. Spread in a baking dish and roast 15 minutes.

3. Pat the cod completely dry and season both sides. Wet fish steams.

4. Nestle the fillets among the vegetables. Add the lemon slices and olives, and drizzle the remaining oil over the fish.

5. Bake a further 10 to 12 minutes depending on thickness. The fish is done when it flakes with gentle pressure and is opaque all the way through. Check at 10.

6. Squeeze over the lemon juice, add the herbs, and serve straight from the dish with the pan juices spooned over.

Do not drain those juices away. There is a reason for that below.

The cooking water finding

This is the study that will change a habit.

Researchers analysed the effects of boiling, blanching, steaming, and blanching followed by pan-frying and air-frying on the concentration of bioactive compounds in kale and chard, using electrophoretic, spectrophotometric and statistical analyses.

Then they did something most studies do not. In addition to analysing the vegetable tissue itself, they examined the residual water remaining after thermal processing, to assess the nutritional potential of what they describe as an often overlooked and typically discarded by-product.

The residual cooking water had the highest antioxidant capacity of anything measured, across three separate assays.

For kale the figures were 57.83 percent, 33.58 percent and 81.58 percent on the ABTS, DPPH and FRAP assays. For chard, 74.53 percent, 13.62 percent and 82.97 percent.

Air-frying and the cooking water contained the highest total phenolics, at 0.48 and 0.35 mg GAE per gram for kale, and 0.88 and 0.80 for chard.

So the liquid people pour down the sink outperformed the vegetable itself on antioxidant capacity, and matched or beat every cooking method on phenolics.

That is the mechanical argument for this recipe being a one-dish bake with the juices spooned back over, rather than boiled vegetables drained into a sink. Whatever leaves the vegetable ends up in the dish.

This measured compounds in kale and chard, not courgette or fennel, and used laboratory assays of antioxidant capacity rather than any health outcome in people. High measured antioxidant capacity in a test tube is not a demonstrated benefit. The transferable point is where the compounds go, not what they do.

The gentler the heat, the more survives

A review of a precise cooking method makes the same point from a different angle.

It presented the effects of sous-vide on vegetable quality compared with conventional heat treatments including boiling in water, steaming, pressure cooking, microwaving, baking, grilling and the cook-vide method.

Analysis of the literature showed the sous-vide method usually allows retention of greater amounts of vitamins, especially vitamin C, along with phenolic compounds and minerals, producing higher nutritional value and bioavailability of bioactive ingredients.

The explanation given is the useful part: maintaining a controlled, low temperature in a vacuum environment reduces loss of water and volatile components.

Loss of water. That is the same mechanism as the previous study, stated from the other side. Compounds leave the vegetable dissolved in the water that leaves the vegetable. Control the water loss, or catch it, and you keep more.

Most people do not have a sous-vide machine and do not need one. A covered dish, moderate heat, and keeping the juices achieves a version of the same thing.

This is a narrative review of the literature comparing methods rather than a controlled experiment, and it concerns sous-vide specifically, which this recipe does not use. The principle about water loss is what transfers.

Why white fish is worth cooking properly

Cod is lean protein with a mild flavour, which is exactly why it gets treated as a diet food rather than a good one. The protein itself deserves better framing.

A narrative review analysed the importance of both quantity and quality of protein in preserving muscle mass and preventing age-related functional decline.

Its central argument: general protein recommendations may be insufficient for older adults, requiring higher doses appropriately distributed throughout the day to optimally stimulate muscle protein synthesis.

Distributed throughout the day. Not concentrated in one meal, which is how most people eat.

It also highlights the essential amino acid profile, particularly leucine, as playing a key role in activating anabolic pathways and improving the muscular anabolic response, and notes animal proteins offer greater bioavailability and a more complete amino acid profile, while adding that strategic combinations of plant proteins can also meet amino acid requirements.

That is a balanced statement of the position, and it is why a white fish dinner is a legitimate protein meal rather than a light one.

This review concerns older adults and sarcopenia prevention specifically, so its dosing arguments are aimed at that population rather than at trained adults. It is a narrative review rather than a trial, and nothing here is medical advice about age-related muscle loss, which belongs with a clinician.

Storage and swaps

The vegetables keep 3 days. The fish is best eaten immediately and acceptable cold the next day, flaked into a salad. Reheated white fish is not worth the effort.

Swap cod for haddock, pollock, hake or any firm white fish. All behave the same way in this dish.

Swap the vegetables for whatever roasts well: peppers, red onion, aubergine, asparagus in season. Denser vegetables go in earlier.

Add a tin of white beans to the vegetables in the last 10 minutes to make it more substantial.

And check the fish early. Ten minutes for a standard fillet, twelve for a thick one. The difference between perfect and dry is about two minutes, and there is no way back.

The takeaway
