How To Do the Chest Fly

The fly is supposed to isolate your chest. Measure the muscles and a surprising amount of the work turns out to be going somewhere else.

The chest fly is the only common chest exercise where the pectoral does its actual job in isolation, which is bringing your arm across your body.

Every press shares that work with the triceps and front delts. The fly does not, which is the entire argument for it and also the reason it is so easy to turn into something else by accident.

Two pieces of research below change how you should run it: one about the implement you use, and one about where in your session it belongs.

The implement changes which muscle does the work

This is the most directly useful finding, because it was measured on the fly itself.

A crossover study compared muscle activation with elastic resistance bands against conventional dumbbells in two upper-body single-joint exercises, flyes and reverse flyes. Twenty-nine men and women took part, with resistance loadings matched between the two implements using 10-repetition maximum loads, and activation measured by surface electromyography.

Matching at 10RM matters. This is not bands-versus-dumbbells at arbitrary weights, it is both taken to the same relative difficulty.

Elastic bands induced slightly lower muscle activity in the muscle most people are aiming for: pectoralis major in the flye, and posterior deltoid in the reverse flye.

And bands substantially increased activation in what the authors call perceived ancillary muscles. In the flye, that was the anterior deltoid. In the reverse flye, the medial deltoid and upper trapezius.

So the band version put slightly less work into the chest and substantially more into the front of the shoulder. The authors suggest this may be because elastic bands are a less stable implement.

If your goal is the chest specifically, that is a real argument for dumbbells or a cable over a band. If bands are what you have, the exercise still works, you are simply spreading the work wider than you may intend.

Twenty-nine participants in a single session measuring activation, not growth over time. Activation differences are not the same as hypertrophy outcomes, and no source here followed that comparison across a training block.

The setup

On a bench, set it flat or to a slight incline of about 15 to 30 degrees. A steep incline turns the movement toward a front raise.

Plant your feet, keep your shoulder blades pulled back and down into the bench, and keep them there. Retracted and stable shoulder blades are what keeps the movement at the chest rather than letting the shoulder joint travel forward.

Set a slight bend in your elbows and lock that angle for the whole set. This is the technique point that decides everything. If your elbows straighten and bend as you go, you have quietly turned the fly into a pressing movement and the target has shifted.

On a cable crossover, set the pulleys and step forward into a split stance with a slight forward lean, so there is tension on the cables before you start.

The movement

Open your arms wide until you feel a stretch across the chest, then stop where you can still control the weight. Deeper is not automatically better if you cannot own the position.

Bring your hands together by thinking about squeezing your upper arms toward each other, not about moving your hands. The hands are along for the ride.

On a cable version you can cross slightly past the midline at the finish, which the bench version cannot do because the dumbbells collide. That extra range is a legitimate reason to run cables.

Control the way out, always. The stretched position under load is where the exercise is doing its distinctive work, and dropping into it fast is how people get hurt and get less from the set.

Go lighter than you would press. The fly puts a long lever on your shoulder and there is no version of this where heavy is smart.

About doing flyes before your press

Pre-exhaustion is one of the most durable gym rituals. Fly first to tire the chest, then bench, so the pectorals fail before the triceps do.

A narrative review examined it directly. Pre-exhaustion is defined there as performing a single-joint exercise followed by a multi-joint exercise with minimal recovery in the transition, and it is described as widely used by bodybuilding athletes and training enthusiasts with the aim of enhancing strength and hypertrophy.

The conclusion, considering the body of literature as a whole: current evidence does not support a benefit to the pre-exhaustion method compared to traditional resistance training models regarding chronic improvements in strength, hypertrophy and body composition.

That is as direct as review conclusions get.

The authors are also careful, and so am I: they note that heterogeneous study designs confound the ability to draw strong conclusions, and call for further investigation with strict control of study variables.

So the honest position is not that pre-exhaustion is proven useless. It is that the evidence to date has not shown it beating a normal training order, and the studies are inconsistent enough that the question stays open.

What follows practically: if you like flyes before pressing, you are not sabotaging yourself. But you have no evidence-based reason to prioritise that order over simply doing your heavy pressing first and your flyes after, which is what most people can load better anyway.

The stretched position, and one experiment about loading it

The fly's distinguishing feature is that it loads the chest in a lengthened position, and there is an experiment on whether adding loaded stretch to training helps.

A within-subject study had 21 young healthy men train plantar flexion twice a week for eight weeks, with one leg randomly assigned to traditional resistance training with passive rest and the other leg performing the same work plus a 20-second loaded inter-set stretch. Muscle thickness of the lateral gastrocnemius, medial gastrocnemius and soleus was measured, along with isometric strength.

Results indicated a potential beneficial hypertrophic effect of the stretch condition for the soleus, at 0.7 mm with a 90 percent confidence interval from 0 to 1.6. The lateral gastrocnemius was more ambiguous, at 0.4 mm with an interval from negative 0.4 to 1.3, and the medial gastrocnemius was equivocal at 0 mm.

Read those intervals. The best result had a lower bound sitting exactly on zero. The others crossed it.

That is what genuinely marginal looks like when it is reported honestly, and it is worth seeing, because loaded stretch gets promoted online with far more confidence than these numbers justify.

This was the calf, not the chest, and 21 men over eight weeks. It is included because the fly is a stretch-position exercise and this is the closest controlled test of adding loaded stretch to a training programme, not as evidence about flyes.

Why any of this is worth your time

The fly earns its place by loading the pectoral through its actual function without the triceps taking a share. That is a real and specific job no press does.

What the evidence supports: the implement matters, with bands shifting work off the chest and onto the front delt compared with dumbbells at matched 10RM loads. Pre-exhaustion, the ritual this exercise is most associated with, has not been shown to beat normal training order. And loaded stretch, the mechanism people invoke for the fly, produced marginal and honestly-reported effects in the one controlled experiment here.

What that leaves you: dumbbells or cables over bands if the chest is the target, shoulder blades locked back, a fixed elbow angle for the whole set, a controlled stretch you can own, a squeeze from the upper arms, and lighter weight than your ego suggests.

The takeaway

Lock your shoulder blades back, fix a slight elbow bend for the whole set, and squeeze your upper arms together rather than moving your hands. Prefer dumbbells or cables over bands if the chest is the point: a crossover study matching both at 10RM found bands produced slightly less pectoralis major activity and substantially more anterior deltoid. Do not build your session around pre-exhaustion, since a review concluded current evidence does not support it beating traditional training order for strength, hypertrophy or body composition, while noting the studies are heterogeneous. And keep the load modest, because this is a long lever on your shoulder.

Limits of this evidence

  • The band versus dumbbell study measured muscle activation in a single session in 29 participants, and activation is not the same as muscle growth over a training block.
