Egg and Spinach Breakfast Scramble

Five minutes, one pan, and the difference between creamy and rubbery is about ninety seconds of heat.

What this is

Eggs scrambled softly with spinach folded through at the end. Eight minutes, one pan.

It is the breakfast I make more than any other, because it takes less time than queuing for coffee and it puts real protein into the first meal of the day, which most people fail to do.

There is also a lesson in this article about reading evidence carefully, because the largest study here reports impressive-sounding numbers alongside certainty ratings that deserve just as much attention.

Ingredients

For 1 serving

3 whole eggs 80 g spinach, fresh, or 2 frozen blocks thawed and squeezed dry 1 tsp butter or olive oil 1 clove garlic, thinly sliced Salt and plenty of black pepper

Optional: 30 g feta or grated cheese, a pinch of chilli flakes, fresh herbs, a slice of sourdough, half an avocado

Method

1. Crack the eggs into a bowl and beat them properly with a fork, about 20 seconds, until uniform. Season now, not later.

2. Heat the butter in a non-stick pan over MEDIUM-LOW. Low heat is the entire technique in scrambled eggs, and the reason most people's are rubbery.

3. Add the garlic for 30 seconds, then the spinach. Cook until just wilted, about 1 minute. If using frozen, squeeze out every drop of water first or the eggs will be watery.

4. Pour in the eggs. Wait 10 seconds without touching them, then start drawing the setting edges into the middle with a spatula.

5. Keep folding gently. Take the pan off the heat while the eggs still look slightly underdone, because they carry on cooking in the pan.

6. Add cheese and herbs, plenty of black pepper, and serve immediately. Scrambled eggs do not wait.

What the egg protein evidence actually says

This is a good example of why the size of a study is not the same as the strength of its conclusions.

A systematic review and meta-analysis searched PubMed, Embase, the Cochrane Library and Web of Science through January 2026 for randomised controlled trials of oral egg-derived protein and peptide supplementation. It examined serum albumin and phosphorus in dialysis patients, and visceral fat area, blood pressure, muscle protein synthesis and cognitive function in adults. Random-effects meta-analyses, sensitivity analyses and publication bias assessments were performed, risk of bias was assessed with the RoB 2 tool, and certainty of evidence was rated using GRADE.

Thirty randomised controlled trials were included, totalling 1,938 participants.

That is a substantial evidence base, properly assembled.

In dialysis patients, egg white supplementation significantly increased serum albumin, a mean difference of plus 0.42 g/dL with a confidence interval from 0.12 to 0.72, from four trials. It significantly decreased serum phosphorus, a mean difference of minus 2.04 mg/dL with an interval from minus 2.50 to minus 1.58, from two trials.

Now the part that gets left out when results like these get quoted. The GRADE certainty rating for the albumin finding was very low. For the phosphorus finding it was low. And heterogeneity for albumin was 82.4 percent, meaning the trials disagreed with each other substantially.

Very low certainty, from four trials, with the studies pulling in different directions.

That is not a reason to dismiss eggs. It is a reason to be careful with anybody who quotes the effect size and omits the rating. The authors did the work of grading their own evidence honestly, and the honest reading is that the confident claims are not yet supported.

Those specific findings also concern dialysis patients, a clinical population, not healthy adults eating breakfast. This is included as an example of reading evidence properly, not as a health claim about this recipe, and nothing here is medical advice.

Why breakfast at all

Two studies bear on whether the first meal earns its place.

The larger one analysed 43,194 participants aged 13 to 16 from the Chinese National Survey on Students' Constitution and Health, examining four dietary behaviours against physical fitness, with multivariable linear regression adjusting for physical activity, sleep duration and sedentary time.

Adjusting for physical activity and sleep matters. It means the associations are not simply capturing that active, well-rested people also eat breakfast.

More frequent consumption of breakfast, eggs and dairy products was linked to better physical fitness outcomes across all groups, while higher intake of sugar-sweetened beverages was linked to poorer fitness performance. The relationships were stronger in rural adolescents, particularly for strength.

A second, smaller study looked at timing directly. One hundred and seventy-four college students from a sports university had chrononutrition assessed by a validated questionnaire, body composition by dual-energy X-ray absorptiometry, and resting metabolic rate by indirect calorimetry, with 133 providing valid data for both.

Frequent night eating was positively correlated with body mass index, at r = 0.27 and p = 0.001. Regular breakfast consumption was related to higher muscle mass percentage, at a beta of 0.23.

DXA and indirect calorimetry are proper measurement tools, not self-report.

Both studies are cross-sectional and observational, so neither establishes that eating breakfast causes better fitness or more muscle. People who eat breakfast regularly differ in many ways from people who do not. And both were conducted in Chinese populations, one in adolescents and one in sports students.

Storage and swaps

Do not store scrambled eggs. Make them fresh; they take eight minutes and reheated egg is a punishment.

Swap spinach for kale, chard or rocket added off the heat.

Use whole eggs rather than whites alone unless you have been advised otherwise. The yolk carries the fat-soluble vitamins and most of the flavour, and the egg white supplementation studied above was a clinical intervention, not a template for breakfast.

Add a carbohydrate if this is fuelling training: sourdough, a bagel, or leftover potatoes crisped in the same pan first.

And keep the heat low. That single variable ruins more scrambled eggs than any ingredient.

The takeaway

Beat the eggs properly, cook them on medium-low, and take them off the heat while they still look underdone. Squeeze frozen spinach completely dry or the pan turns watery. On the evidence for eggs, read the certainty rating and not just the effect: a meta-analysis of 30 trials in 1,938 people found egg white supplementation raised serum albumin by 0.42 g/dL in dialysis patients, but graded that evidence very low with 82.4 percent heterogeneity. For breakfast itself, in 43,194 adolescents more frequent breakfast, egg and dairy intake tracked with better fitness after adjusting for activity and sleep, though the data is observational.

Limits of this evidence
