What's Actually In Greek Yogurt
Yogurt against a protein powder, matched gram for gram, in adolescent athletes over sixteen weeks. A genuine head to head between real food and a tub.
The short answer
A 175 g serving of Greek yogurt carries about 17 g of protein. That figure comes from the trial below, which used exactly that portion.
That is real protein density for a food you eat with a spoon and do not have to mix.
The interesting part is not the number though. It is that someone put it directly against whey protein for four months and measured what happened.
The head to head
Adolescent athletes first spent eight weeks on their habitual diets as a control period. They were then randomised: 24 to Greek yogurt, averaging 15.8 years with 11 females, and 23 to whey protein, averaging 16.0 years with 10 females. The intervention ran 16 weeks through a competitive season.
The yogurt group had two servings a day of 175 g, so 17 g of protein each. The whey group received an isonitrogenous supplement, which means matched for protein content. That matching is what makes this a fair fight rather than a marketing exercise.
Blood samples and body composition were taken at weeks 0, 8, 16 and 24, looking at bone and inflammation markers.
Procollagen type I N-terminal propeptide, insulin-like growth factor-1 and receptor activator of nuclear factor kappa B ligand all remained stable. Osteocalcin and osteoprotegerin showed sex-specific differences between groups.
The study exists because, as the authors put it, the comparative effects of wholefood protein sources against protein isolates in adolescent athletes remain unclear.
The practical read: a food source delivering the same protein performed comparably to the powder on these markers. If you would rather eat than drink your protein, the evidence does not penalise you for it.
Forty-seven adolescent athletes over one season, measuring bone and inflammation markers rather than muscle or strength. It is a specific population and a specific set of outcomes.
What makes it different from normal yogurt
Greek yogurt is strained, which removes liquid whey. That is why it is thicker, higher in protein by weight, and lower in lactose.

That is a longer list of maybes than certainties, and I want to be honest about the wording. Potential, possible, linked to. This is a review synthesising experimental and clinical observations, not a trial demonstrating outcomes in people.
What you can take from it: the live cultures are a genuine difference between yogurt and a protein shake, and the mechanism by which they might matter is plausible and being studied. That is not the same as a proven health benefit.
Where dairy protein sits for building muscle
A review examined milk proteins and muscle hypertrophy directly, alongside fermented milk and the gut, and milkfat and cardiovascular health.
Its framing of the muscle question is the useful part, and it puts the pieces in the right order: the major contribution to muscle hypertrophy comes from resistance training, with milk protein making a lesser but still important contribution.
That ordering is worth carrying around. Training is the driver. Protein source is a supporting factor, not the engine.

How to actually use it

Check the protein per 100 g on the pot, because products labelled Greek style vary widely and some are thickened rather than strained.
Two servings a day was the dose in the trial, which is a realistic amount of food rather than a supplement regimen.
It works as a base rather than a meal. Add fruit, nuts or oats and you have something with protein, carbohydrate and fibre.
And if you are choosing between yogurt and a shake purely on results, the trial suggests you can choose on preference and cost.
