Grilled Mackerel with Salad
The cheapest oily fish in the shop and the one carrying the most omega-3. Grill it rather than frying it and you keep more of what you came for.
What this is
Whole mackerel fillets grilled skin-side up until the skin blisters, with a sharp salad of tomato, cucumber, red onion and lemon. Fifteen minutes, two servings.
It is the cheapest oily fish in most shops and the one that carries the most omega-3, which is an unusual combination.
The research below explains why it is worth eating and why the cooking method you choose matters more than you would think.
Ingredients
For 2 servings
4 mackerel fillets, about 400 g total 1 tbsp olive oil Salt and black pepper 1 lemon
Salad 3 tomatoes, roughly chopped Half a cucumber, diced Half a red onion, sliced thinly Handful of parsley, chopped 2 tbsp olive oil 1 tbsp red wine vinegar 1 tsp Dijon mustard Salt and pepper
To serve: bread, boiled new potatoes, or nothing at all
Method
1. Take the fish out of the fridge 15 minutes before cooking.
2. Make the salad first and let it sit. Salt the tomatoes and they will release juice, which becomes half the dressing.
3. Pat the fillets completely dry. Score the skin three or four times, not through the flesh.
4. Season, oil the skin lightly, and grill skin-side up under a very hot grill for 5 to 6 minutes. Do not turn them.
5. The fish is done when the flesh is opaque and flakes at the thickest point. Mackerel overcooks fast.
6. Squeeze lemon over immediately and serve with the salad and its juices.
One portion, one week's worth
The guideline everybody has heard is two portions of fish a week, one of them oily. A study tested whether that actually delivers.
Researchers examined the lipid and fatty acid contents of seafood against EPA and DHA recommendations, which range from 0.25 to over 1.0 g per day.
EPA and DHA are the long-chain omega-3 fatty acids. Seafood is the main dietary source of them.
The headline finding for this recipe: only a single 140 g portion of Atlantic mackerel would meet the UK's recommended 3.15 g EPA plus DHA intake.
One portion. Of one fish. That is why mackerel is in this collection.
The less comfortable finding: of the available combinations analysed, 75 percent of any two portions would not deliver even the lower European Food Safety Authority recommendation of 1.75 g EPA plus DHA per week. Following the current advice of two portions with at least one oily improved that considerably.
Three quarters of two-portion combinations fell short of the lower target. Which means the common version of the advice, just eat fish twice a week, is not sufficient on its own. Which fish you choose is the variable that decides it.
The study also addressed farmed versus wild, and the answer is not the one most people assume: despite industrialisation increasing the n-6 to n-3 ratio, farmed fish still provided similar or greater amounts of EPA plus DHA than their wild equivalents.
This analysed lipid and fatty acid content of seafood against intake recommendations. It is a compositional and modelling analysis, not a trial of health outcomes, and recommended intakes differ between countries.
How you cook it changes what survives
A study on another oily fish measured what three household methods actually do.
Researchers assessed the effects of grilling, pan-frying and smoking on the proximate composition, fatty acid profile, fat-soluble vitamins, antioxidant pigments and cholesterol of bluefish.
Cooking reduced moisture by 7 to 18 percent, with total lipid content increasing by 26 to 80 percent as a consequence. Crude protein decreased in grilled and smoked fish and increased in pan-fried samples.
That lipid increase is mostly concentration, not creation: water leaves, so everything else is a larger share of what remains.
The result that matters for method: pan-frying caused the largest reduction in long-chain omega-3, roughly 25.2 percent for EPA and 20.3 percent for DHA in mg per 100 g wet weight, which the authors attribute to higher temperature and absorption of other fatty acids from the cooking oil.
A quarter of the EPA gone, from the choice of pan over grill. That is the single most actionable number in this piece.
Combined EPA plus DHA ranged from 743 to 2223 mg per 100 g across methods, with smoked fish highest. Vitamin E showed substantial losses during grilling but was largely preserved in smoking, astaxanthin was undetectable in grilled samples, and vitamin D3 showed moderate thermal stability.
So grilling protects the omega-3 and costs you vitamin E and the pigment. No method wins on everything, and the authors say as much.
This studied bluefish from the Black Sea, not mackerel, and measured composition rather than absorption or health outcomes. The direction, that hot oil frying costs the most omega-3, is what transfers.
The other side of eating fish
Any honest piece about oily fish has to mention contaminants.
A review synthesised current knowledge on heavy metal accumulation in marine fish, covering uptake, retention and tissue distribution, the processes governing trophic transfer and biomagnification, and species-specific accumulation patterns.
Biomagnification is the mechanism to understand: metals concentrate as they move up the food chain, so a large predatory fish that has eaten thousands of smaller fish carries far more than the small fish did.
The review highlights the risks posed to apex predators, including humans, and assesses ecological consequences at population, community and ecosystem levels.
That is the reason mackerel and sardines are generally treated differently from swordfish, shark and large tuna in national advice: they are smaller, shorter-lived and lower in the food chain.
I am not going to give you a limit, because that is what your national food safety authority is for, and the advice differs by country and is stricter for pregnancy and for children.
This is an ecological review of bioaccumulation and trophic transfer, not a consumer safety assessment of any particular fish. The connection to which fish to choose is standard public health advice rather than a finding of this review, and specific intake limits come from your national authority.
Storage and swaps
Eat it hot. Cooked oily fish keeps 2 days in the fridge and is genuinely good cold in a salad the next day, but it will not reheat well.
Do not freeze cooked mackerel. Freeze the raw fillets instead, up to 3 months, and cook from thawed.
Mackerel goes off faster than white fish because of its fat content. Buy it looking bright and firm, and cook it the day you buy it if you can.
Swap mackerel for sardines, herring or trout, all of which suit the same treatment and the same salad.
Swap the salad for anything sharp: pickled cucumber, a tomato and caper salsa, or shredded fennel with lemon. Oily fish needs acid opposite it.
And grill it rather than frying it. By the numbers above that is a quarter of the EPA saved for no extra effort.
