High Protein Burrito Bowl
The bowl you can build from whatever is in the fridge, with enough structure that it does not turn into a sad salad.
What this is
A rice and bean bowl with chicken, built to be made in one batch and eaten across several days.
It is the most useful meal prep format there is, because every component holds up in the fridge and the whole thing reheats without turning sad.
And there are two pieces of real research that change how you should cook it.
Ingredients
For 4 servings
600 g chicken breast or thighs 300 g long-grain rice, dry weight 1 tin black beans, about 400 g, drained 1 tin chopped tomatoes 1 onion, diced 2 peppers, sliced 3 cloves garlic, minced 2 tsp ground cumin 2 tsp smoked paprika 1 tsp dried oregano 1 tbsp olive oil Salt and black pepper Juice of 1 lime Optional to finish: coriander, hot sauce, Greek yogurt, avocado
Method
1. Cook the rice. Long-grain rather than short-grain or sticky, for reasons covered below.
2. Season the chicken with half the cumin, paprika, oregano, salt and pepper.
3. Heat the oil in a wide pan over medium. Add the onion and peppers and cook 5 minutes until softening. Add the garlic and remaining spices, stir for 30 seconds.
4. Add the chicken, the chopped tomatoes and a splash of water. Bring to a simmer, cover, and cook gently for 20 to 25 minutes until the chicken shreds easily. This is the stewing step and it is doing more than tenderising.
5. Shred the chicken in the pan with two forks and stir it back through the sauce.
6. Stir in the drained black beans and warm through for 5 minutes.
7. Add the lime juice, taste, adjust salt.
8. Portion over the rice into four containers. Cool before refrigerating.
Why stewing the chicken matters
This is the finding that shaped the method.
Researchers compared stewing, barbecuing and deep-frying chicken breast, measuring texture, protein structure and digestive properties under simulated gastrointestinal conditions.
All cooking increased hardness, chewiness and shear force compared with raw, with deep-frying producing the highest values. Deep-frying also caused the most severe protein denaturation.
The number that matters: the degree of protein hydrolysis fell from 70.45 percent in raw chicken to 49.73 percent stewed, 42.24 percent barbecued and 39.54 percent deep-fried.
So stewed chicken was the most digestible of the cooked options, by a clear margin over frying.
Stewing also produced the highest protein degradation in the meat itself, with the smallest peptides after digestion, averaging 1.68 kDa and about 14 amino acid residues, and those peptides showed the highest antioxidant activity of the methods compared.
That is why this recipe simmers the chicken in sauce rather than searing it hard.
This is a laboratory study using simulated digestion, not measured absorption in people, and it compared three methods in one experiment. Take the direction, not the decimal places.
Why beans and rice together
The bean and rice pairing is not just tradition.
A study calculated the Digestible Indispensable Amino Acid Score for every meal in four-day food diaries from 193 vegans, then used principal component analysis and clustering to identify which food groups produced higher-quality meals.
The principle it works from: mixtures of plant foods within a meal can complement each other's limiting amino acids and improve the synchronised delivery of all indispensable amino acids.
Eight distinct meal clusters emerged, with lower-scoring meals characterised by higher quantities of fruit, grain foods, potatoes and sugar.
Grains alone score poorly. Legumes cover what grains lack. Together in one meal, they complement.
This bowl has chicken in it, so the amino acid question is already handled. The beans and rice are earning their place on fibre, cost and volume. But if you drop the chicken to make it vegetarian, that pairing is what keeps the protein quality up, and it needs to be in the same meal rather than the same day.
That study analysed vegan diets specifically, so it is included for the complementarity principle rather than as a finding about this recipe.
Why adding vegetables to the meat helps more than you think
There is a reason this bowl simmers peppers and onion in with the chicken rather than serving them alongside.
A study investigated how insoluble dietary fibre remodels chicken muscle protein gels, measuring water retention, digestibility and peptide release.
Adding the fibre reduced voids and water channels in the protein structure, converting free water into immobilised water and improving cooking yield and water-holding capacity to maximum values of 91.67 percent and 83.37 percent.
In plain terms, fibre in with the meat helped the protein hold onto water rather than losing it. The result was described as a softer yet elastic and water-retentive network, with decreased hardness while springiness held.
That is the technical description of chicken that stays moist rather than turning stringy, and the structural change also improved digestive accessibility.
That study used bamboo shoot fibre with isolated chicken myofibrillar protein in a laboratory, not peppers in a home kitchen. I am giving you the mechanism for why cooking meat in a vegetable-heavy sauce works, not claiming these exact numbers apply to your pan.
Storage and swaps
Keeps 3 to 4 days in sealed containers in the fridge. Cool it before it goes in.
Reheat with a splash of water, since the rice absorbs sauce overnight.
Long-grain rice rather than short-grain or sticky, because short-grain and glutinous varieties have higher amylopectin ratios and correspondingly higher glycemic indexes.
Swap the chicken for turkey thigh, lean beef mince or extra beans. If you go meat-free, keep the beans and rice together per the section above.
Swap black beans for pinto or kidney. All work.
Add more vegetables freely. Courgette, sweetcorn and spinach all survive the simmer.
