Lentil and Vegetable Soup

The cheapest pot of food in this collection and one of the best. Better on day two, freezes for months, costs almost nothing.

What this is

Lentils, vegetables and stock, simmered until the whole thing thickens into something you can stand a spoon in. One pot, six portions, cheaper per serving than almost anything else you can cook.

It is on this list because lentils are the food I recommend most to people who want to eat better without spending more, and because the research on pulses is genuinely strong compared with most of nutrition.

There is also a finding here about processed pulse products that should change what you buy.

Ingredients

For 6 servings

300 g dried green or brown lentils, rinsed 2 carrots, diced 2 sticks celery, diced 1 large onion, diced 3 cloves garlic, minced 1 tin chopped tomatoes 1.5 litres vegetable or chicken stock 2 tbsp olive oil 2 bay leaves 1 tsp ground cumin 1 tsp smoked paprika 1 tsp dried thyme Salt and black pepper Juice of half a lemon

To finish: olive oil, parsley, a spoon of yogurt, chilli flakes

Method

1. Heat the oil in a large pot. Add the onion, carrot and celery and cook over medium heat for 10 minutes until soft. This base is the foundation and it cannot be rushed.

2. Add the garlic, cumin, paprika and thyme. Stir 45 seconds.

3. Add the lentils, tomatoes, stock and bay leaves. Bring to a boil, then reduce to a simmer.

4. Cook 30 to 35 minutes, until the lentils are soft but still holding their shape. Green and brown lentils keep their structure; red lentils will collapse into a puree, which is a different and also good soup.

5. Fish out the bay leaves. Blend about a third of the soup and stir it back in, or leave it chunky. This is the easiest way to get body without cream.

6. Season now, at the end, and add the lemon juice. Both matter more than you expect.

7. Serve with a drizzle of olive oil and parsley.

Whole lentils, not lentil flour

This is the practical finding, and it is a good one.

Pea and lentil flours are added to baked goods, pasta and snacks to improve nutritional quality compared with refined wheat. But the effect of whole pulses versus the equivalent serving of their flour on blood glucose had not been investigated in people with an altered glycemic response.

There is also a labelling wrinkle the authors flag: health claims for whole pulses are based on a half-cup amount, whereas commercial pulse flour servings are typically smaller.

So researchers compared four treatment meals, each containing 50 g of available carbohydrate, as either half a cup of whole pulse or the dry weight equivalent of pulse flour, against a control glucose beverage. Eleven adults with type 2 diabetes and eight with metabolic syndrome completed the study, with venous blood drawn fasting and every 30 minutes for three hours.

All four pulse meals attenuated the incremental area under the curve compared with the control beverage.

So pulses in any form beat straight glucose, which is expected. The paper's title states where it lands on the comparison that matters: pea and lentil flours increase postprandial glycemic response.

Grinding a pulse into flour changes how it behaves in your body, even when the carbohydrate content is matched. The intact structure is doing work that the flour does not.

That is the argument for cooking lentils rather than buying lentil pasta and assuming it is the same thing.

Nineteen participants in total, all with type 2 diabetes or metabolic syndrome, measured over three hours. Small, clinical population, acute measurement. Nothing here is medical advice and blood glucose management belongs with your clinician.

The population-level picture

For scale, there is a large national analysis.

Data from 46,939 adults were drawn from NHANES between 1999 and 2018. Usual pulse intake was estimated using the National Cancer Institute Method, cardiometabolic disease outcomes were identified using standardised criteria, and multivariable logistic regression models estimated the association, adjusting for demographic and behavioural factors, with analyses stratified by disease subtype and sociodemographic group.

The study exists because the evidence was messy: studies evaluating pulse intake and cardiometabolic disease have yielded mixed findings, and no study had evaluated this in a nationally representative sample of United States adults.

The paper's title reports the direction: greater intake of pulses is associated with lower prevalence of cardiometabolic diseases.

Nearly forty-seven thousand adults across two decades is about as good as observational nutrition data gets.

But it is observational and cross-sectional, measuring prevalence rather than following people over time. People who eat more beans and lentils differ from people who do not in many ways, and adjustment cannot remove all of that. Association, not causation.

Why lentils specifically

A review sets out what lentils bring beyond protein and fibre.

It synthesises evidence on lentil-derived peptides, resistant starch and polyphenols, with emphasis on their matrix-dependent complementary relationships, digestion-dependent transformation, microbial co-metabolism and implications for intestinal barrier function.

The useful concept is sequential transformation. During gastrointestinal digestion and colonic fermentation, lentil proteins, resistant starch and phenolic compounds are transformed in turn, yielding bioactive peptides, fermentable substrates, short-chain fatty acids and phenolic metabolites that may collectively influence microbial composition and metabolic activity.

Collectively is the key word, and it connects directly to the flour finding above. These compounds arrive together inside a shared food matrix, and the review's central point is that their interactions are matrix-dependent.

The authors are honest about the gap: most existing studies have focused on individual lentil-derived compounds, and their matrix-dependent complementary interactions during digestion and fermentation remain insufficiently resolved.

Insufficiently resolved. Which is the correct description of most of this field.

This is a narrative review of mechanisms rather than a trial measuring outcomes in people, and it describes potential and emerging effects rather than established ones.

Storage and swaps

Keeps 5 days in the fridge, which is longer than almost anything else on this list, and freezes for 3 months. It thickens considerably as it sits, so loosen it with stock or water when reheating.

Swap green or brown lentils for red, which cook faster and break down into a thicker, smoother soup.

Add chopped kale or spinach in the last 5 minutes for greens.

Add a parmesan rind while it simmers if you eat dairy. It is the single best upgrade to this pot.

And do not skip the lemon at the end. Pulses need acid, and a soup that tastes flat is usually missing it rather than missing salt.

The takeaway
