Protein Overnight Oats with Berries
Breakfast decided the night before, which is the only reason it actually gets eaten. Berries in at the start, not the morning.
What this is
Oats soaked overnight in milk and yogurt with protein powder, topped with berries in the morning. Five minutes of work the night before, zero in the morning.
It is the breakfast that solves the actual problem, which is not knowing what to eat but having no time to make it.
The berry evidence here is stronger than I expected, and there is a useful finding about which protein you stir in.
Ingredients
For 1 serving
60 g rolled oats 150 ml milk, dairy or plant 80 g Greek yogurt 25 g whey or plant protein powder 1 tbsp chia seeds Half tsp cinnamon Pinch of salt
Morning toppings 100 g mixed berries 1 tbsp nut butter or chopped nuts Honey if you want it
Optional: grated apple, cocoa powder, vanilla, lemon zest
Method
1. Stir the protein powder into the milk first, until fully dissolved. Adding it to the oats directly leaves dry pockets that never hydrate.
2. Add the oats, yogurt, chia, cinnamon and salt. Stir thoroughly.
3. The mixture should look slightly too wet. The oats and chia absorb a lot overnight, and under-hydrated overnight oats are stodgy.
4. Cover and refrigerate at least 6 hours, ideally overnight.
5. In the morning, loosen with a splash of milk if needed, then add the berries and nuts on top rather than stirred through. Berries stirred in overnight go grey and bleed.
6. Eat cold. It does not want to be heated.
The berry evidence, with numbers
This is stronger than most single-food evidence in nutrition.
A comprehensive review synthesised phytochemical analyses, in vitro and in vivo studies, randomised controlled trials, meta-analyses and epidemiological data from PubMed, Scopus and Web of Science on raspberries, blackberries and blueberries.
Blackberries showed the highest total polyphenol content at 149 micromoles gallic acid equivalent per litre, and the highest antioxidant capacity, driven primarily by anthocyanin concentration and diversity.
The antioxidant mechanisms described are specific rather than vague: free radical scavenging, transition metal chelation, and upregulation of the body's own antioxidant enzymes.
Then the part that matters most. Pooled randomised controlled trial data demonstrated that regular consumption, at 150 to 300 g per day, significantly reduced systolic blood pressure by 2.72 mmHg, LDL cholesterol by 0.21 mmol per litre, and fasting glucose by 2.70 mg per decilitre.
Pooled trial data, not observational association. Those are modest numbers and they are real ones.
The dose is worth noting: 150 to 300 g a day is considerably more than the handful most people picture. The 100 g in this recipe is a start rather than the studied dose.
This is a narrative review focused on Moroccan-cultivated berries specifically, synthesising evidence of varying quality including in vitro work alongside the pooled trials. Blood pressure, cholesterol and glucose management are matters for a clinician, and nothing here is medical advice.
Which protein powder
Whey against plant protein gets argued constantly, and there is a trial that isolated it properly.
Fifteen healthy adults completed three visits in a randomised single-blind crossover design. They consumed 20 g of protein from either whey or a plant-based blend of pea, brown rice and pumpkin seeds mixed in water, or an equal volume of water as control.
The design detail that makes this study useful: it was consumed in a fasted state and in the absence of other nutrients. The authors point out that existing literature focuses on a limited range of plant proteins consumed just before or as part of a mixed meal, giving limited insight into what plant proteins do when ingested alone.
Measurements over three hours covered plasma ketones, non-esterified fatty acids, glucose, insulin and the gut hormone GLP-1, alongside resting energy expenditure, respiratory exchange ratio and perceived appetite, plus intake at a subsequent unrestricted meal.
That is a thorough panel for a fifteen-person study, and it captures both the metabolic response and what people actually ate afterwards.
I am reporting this trial's design rather than its results, which are the substance of the paper and not something to compress from an abstract. What it establishes is that the question has been tested cleanly, with the protein isolated from everything else, which is rarer than it should be.
Fifteen healthy adults measured over three hours in a fasted state. Small, acute, and a fasted shake is not the same as protein powder stirred into oats and yogurt.
If you use plant milk
Plant milks are not interchangeable with dairy or with each other, and a review lays out why.
It examined the nutritional quality, health impacts and sustainability of plant-based milk alternatives derived from cereals, legumes, nuts and seeds, analysing physicochemical characteristics, fortification strategies and processing technologies including high-pressure homogenisation, ultrasonication and enzymatic treatments.
Two things in that list deserve attention.
Fortification strategies. Many plant milks contain the calcium, B12 and vitamin D they advertise because those were added, not because they were there. An unfortified version is a different product, and the difference does not always appear on the front of the carton.
And the review explores allergenicity and antinutritional factors associated with these products, highlighting the role of formulation and processing in addressing those limitations. Antinutritional factors are compounds that interfere with absorbing minerals, and they are a genuine consideration in plant-based products rather than a fringe worry.
So if you make this with plant milk, check whether it is fortified and check the protein content, which varies enormously between a soy milk and an almond milk.

Storage and swaps
Keeps 3 days in the fridge, so make three jars at once on a Sunday night. The texture thickens each day; loosen with milk.
Add the berries and nuts in the morning, never the night before. This is the difference between the dish looking appetising and looking like porridge that gave up.
Swap Greek yogurt for skyr, kefir or more milk.
Swap chia for ground flaxseed, which thickens similarly.
Frozen berries work and are cheaper. Add them frozen and they thaw by the time you eat, chilling the oats further.
And dissolve the protein powder in the liquid first. That one step prevents the single most common complaint about this recipe.
Dissolve the protein in the milk before anything else, make the mixture wetter than looks right, and add berries only in the morning.
