Sardines on Sourdough
Eight minutes, mostly from the cupboard, and the cheapest good meal I know. Rub the hot toast with raw garlic and you are done.
What this is
Tinned sardines crushed onto toasted sourdough with lemon, chilli and parsley. Eight minutes, two servings, and almost all of it comes out of a cupboard.
It is the cheapest good meal I know, and I include it because a recipe collection that only contains forty-minute dishes is lying about how people eat.
The research below covers the tin, the bread, and one thing about tinned fish that changed how I buy it.
Ingredients
For 2 servings
2 tins sardines in olive oil, about 240 g total, drained but keep the oil 4 thick slices sourdough 1 clove garlic, halved Juice of half a lemon, plus wedges to serve Half a red chilli, finely sliced, or chilli flakes Small handful of parsley, chopped 2 spring onions or a little red onion, sliced very thin Black pepper Good olive oil
Optional: capers, sliced tomato, a soft-boiled egg
Method
1. Toast the sourdough properly. It needs to be firm enough to hold up under wet fish, so take it further than you normally would.
2. Rub each slice with the cut side of the raw garlic while it is still hot. The toast acts as a grater and this is the entire seasoning strategy.
3. Drizzle with a little of the oil from the tin.
4. Crush the sardines roughly onto the toast with a fork. Leave them chunky; mashed sardine is paste.
5. Scatter the onion, chilli and parsley, squeeze over the lemon, grind on black pepper.
6. Finish with a thread of good olive oil and eat immediately, before the toast surrenders.
The sourdough claim, tested properly
You will have read that sourdough fermentation breaks down phytate and improves mineral absorption. A systematic review checked whether that holds up in people.
The review, conducted under a European research programme on fermented foods, screened PubMed, Scopus and the Cochrane Library from January 1970 to December 2024 and identified 8 human intervention studies in healthy or iron-deficient participants. It followed EFSA's scientific guidance for health claim applications, which requires integrating product characteristics and mechanisms with the human evidence.
Eight human trials across fifty-four years of literature. That is a thin evidence base for a claim repeated as confidently as this one is.
The verdict the authors give is the honest one: results were inconclusive.
Here is why. Acute postprandial studies did increase non-haem iron bioavailability, especially in low-phytate breads. Low-phytate white bread produced a greater two-hour rise in serum iron than high-phytate wholemeal, 59 against 30 micrograms of iron per 100 mL. Added phytase enzyme increased iron absorption by 50 percent for ferrous sulfate and 61 percent for iron bis-glycine chelate.
So in the hours after a meal, reducing phytate clearly helped.
And then: long-term trials did not improve, and in one case even decreased, ferritin and total body iron.
A short-term marker moved in the right direction and the long-term measure of actual iron stores did not follow. That gap is one of the most common ways nutrition claims fall apart, and it is why the review will not endorse the claim.
Eight studies, heterogeneous breads and populations, narratively synthesised rather than pooled. This does not mean sourdough is pointless; it means the specific iron-status claim is not established. Iron deficiency is a matter for a clinician and a blood test.
Buy them in oil or in water, and it matters
A study on canned fish measured what the packing medium does, and the result surprised me.
Researchers analysed 105 canned tuna samples from the Turkish market, 35 each packed in water, oil and sauce, determining 15 elements by inductively coupled plasma mass spectrometry after microwave-assisted acid digestion. Method accuracy was verified against certified reference material with recoveries between 95 and 102 percent.
One hundred and five samples, fifteen elements, verified against a reference standard. This is careful analytical work.
Oil-packed tuna had significantly higher concentrations of most elements than water- and sauce-packed samples, with two- to four-fold differences for magnesium, phosphorus, iron and mercury.
Both directions in one sentence. The oil-packed fish carried more of the minerals you want and more of the one you do not.
Mercury concentrations ranged from 0.06 to 2.68 mg/kg with an overall mean of 0.41 mg/kg.
That range is wide, which is the practical takeaway: individual tins vary enormously, and an average tells you little about the one in your hand.
This studied tuna, not sardines, and the distinction matters in your favour here. Sardines are small, short-lived and low in the food chain, so they accumulate far less than tuna does. I am citing this for the packing-medium finding, which is about the tin rather than the species. Specific intake limits come from your national food safety authority, and they are stricter in pregnancy.
Why small fish are the right thing to eat
One more, because it reframes what a tin of sardines is.
Researchers built an analytical framework and predictive model of fishery nutrient profiles using six years of catch data from Timor-Leste, modelling how fishing methods, habitats, vessel types and seasons influence the yield of nutrients of public health significance.
Six years of real catch data rather than a laboratory sample.
The framing is that small-scale fisheries are a crucial source of nutrient-dense aquatic foods in low- and middle-income countries, and that practical tools to manage them for nutritional outcomes remain limited.
The findings: fishing method and habitat were strong predictors of the nutritional profile of a catch, and different combinations of fishing strategies could achieve similar nutritional outcomes, which the authors present as complementary management pathways balancing ecological, economic and human wellbeing goals.
What that means for the tin in your hand: small pelagic fish like sardines are among the most nutrient-dense and least ecologically costly animal foods available, and they are cheap because they are abundant rather than because they are inferior.
This is a fisheries management modelling study in Timor-Leste, not a nutrition trial and not about tinned sardines specifically. The connection to what you should buy is my reading of it rather than a finding the authors state.
Storage and swaps
Eat it immediately. Assembled, this has a working life of about four minutes before the toast gives up.
Unopened tins keep for years, which is the entire argument for having them. Once opened, transfer to a container and use within 2 days.
Keep the oil from the tin. It is flavoured with the fish and is better than nothing on the toast.
Swap sardines for mackerel fillets, anchovies used more sparingly, or good tinned tuna.
Swap sourdough for any robust bread. Soft white bread collapses.
Add a soft-boiled egg to make it a proper meal, or capers and sliced tomato to make it a better one.
And eat the bones. They are soft, they are where the calcium is, and you will not notice them.
A systematic review of 8 human intervention studies found the sourdough iron claim inconclusive: acute studies showed reduced phytate improved non-haem iron absorption, with low-phytate white bread giving a 59 versus 30 microgram rise against wholemeal, but long-term trials did not improve iron status and one decreased it. In 105 canned tuna samples, oil-packed fish carried two to four times more magnesium, phosphorus, iron and mercury than water-packed, with mercury ranging 0.06 to 2.68 mg/kg. Sardines sit far lower in the food chain than tuna.
Limits of this evidence
- The sourdough review found only 8 human trials across five decades, with heterogeneous breads and populations, and narratively synthesised rather than pooled them.
- Its central finding is that the iron-status claim is not established. A short-term absorption marker improving is not the same as iron stores improving.
- The canned fish study analysed tuna, not sardines. It is cited for the packing-medium effect; sardines sit far lower in the food chain and accumulate less.
- Mercury varied from 0.06 to 2.68 mg/kg across tins, so an average figure describes the market rather than any individual can.
- The fisheries paper is a management modelling study, not a nutrition trial. The conclusion about small fish being a sensible thing to eat is my reading, not a finding the authors state.
