Truth or Myth: Soreness Means Progress

Soreness feels like proof. It isn't. Here's what that ache actually tells you, and what it doesn't.

The straight answer

Myth. Sore does not mean the workout worked. Sore mostly means you did something your muscle wasn't used to.

That's it. That's the headline.

Soreness is a signal about newness, not a scoreboard for gains. You can grow with a little soreness. You can grow with none. And you can be wrecked-sore from a session that did almost nothing for your long-term progress. So if you're chasing the ache like it's the point, you're reading the wrong gauge.

One honest note up front: the stuff I'm leaning on here is thin. Treat all of this as solid-ish, not settled.

Where the ache comes from

That deep, next-day soreness has a name. Delayed onset muscle soreness, or DOMS. It shows up big when you do lengthening moves, the part of a lift where the muscle stretches under load. Think the way down in a squat, or lowering the bar in a curl.

Here's the key bit. Those lengthening moves can cause small muscle damage, and it hits hardest in muscles that aren't used to the work. New movement, new soreness.

Want proof it's about newness? When guys did the same damaging workout again a couple weeks later, their bodies handled it better the second time. Same session, less wreckage. Your body adapts to the move. That's why leg day one after a long break feels like a crime scene, and three weeks later the same leg day barely stings.

The analogy, and where it breaks

Think of DOMS like a blister from new shoes. The blister shows the shoes are new to your feet. It does not show the shoes are good shoes, or that you walked far, or that you got fitter from the walk.

Soreness is the blister. New stimulus, sore muscle. Simple.

Where the blister analogy stops being true: a blister is basically useless to you. But the muscle damage under DOMS may be tied to real adaptation signals, and honestly, the exact machinery behind that damage still isn't fully worked out. So don't push the analogy too far. It's a starting picture, not the full story.

The proof that soreness isn't the scoreboard

Here's the part that kills the myth cleanly.

A group of trained lifters, men and women, ran two ways of doing sets. One way spread mini-rests inside the set (cluster sets). One way was the standard back-to-back style (traditional sets). The low-fatigue style produced lower perceived effort, lower blood lactate, less velocity drop-off, better fatigue management. It felt easier and beat you up less.

And the gains? Both ways gave comparable improvements in strength, in a one-rep max, in muscle endurance, in bar speed at a moderate load. The gentler, less-crushing style still delivered.

Read that again. Less fatigue, less wreckage, same gains. If soreness and beatdown were the price of progress, that wouldn't happen. It happened. So the ache is not the receipt.

One fair caveat: 'comparable' can also mean the study just couldn't spot a small difference. Small group, one study. But the direction still lands against the myth.

What soreness does actually tell you

It's not useless. It's just a different signal than you think.

DOMS tells you: this was new to your body, or you cranked the volume up. In one group of young rugby players, a higher-volume, hypertrophy-style session brought more soreness, higher muscle-damage markers, and short dips in sprint, agility, and jump the next day. More volume, more damage, temporary performance dip.

So soreness is a heads-up about load and recovery, not a grade on effectiveness. Big soreness the day before a game or a big lift? That's information. Your speed and power might be down for a bit. Plan around it.

So how do you know it worked?

Stop grading by ache. Grade by the boring stuff.

Are the weights going up over weeks? Are your reps climbing at the same load? Is the bar moving well? That's your scoreboard. Progress you can log beats a feeling you can't measure.

A bit of soreness when you try something new is fine and normal. It'll fade as your body catches on, the repeated-bout thing. But you don't need to hunt it. And you never need to be crippled to grow.

The takeaway

Don't chase soreness. A little ache when something's new is normal and fades as your body adapts. But it's a signal about newness and load, not a grade on whether the session built you. Judge progress by numbers over weeks: weight up, reps up, bar moving well. And if you're crushed-sore before a game or a heavy day, expect your speed and power to dip for a bit, and plan around it.

Limits of this evidence

  • Most of this leans on single studies with small groups, so I can't check it against other independent work. Treat it as a maybe, not a fact.
  • The cluster-versus-traditional set study used about 36 trained people. 'Comparable gains' might mean truly equal, or it might mean the study was too small to catch a small difference.
  • The youth rugby findings come from 18 male players in one sport. The exact soreness and damage numbers weren't fully confirmed in what I had, and this may not carry over to you.
  • Nobody has fully mapped why lengthening moves cause muscle damage, so the link between soreness and adaptation stays fuzzy.
  • No effect sizes or fine detail on programs, loads, or timing were available, which limits how confident anyone can be.
  • Some findings are specific to one setup (like a 6-week back squat program) and may not transfer to other lifts or people.
