How To Do the Triceps Pushdown

Strict reps or a bit of body english? Somebody finally tested both arms on the same person, twice a week, until failure.

The pushdown is the most-performed arm exercise on earth and the one where technique quietly collapses fastest.

Watch any gym for five minutes. The stack goes up, the elbows drift forward, the torso leans in, and what started as elbow extension becomes a standing dip against a cable.

Which raises an obvious question that almost nobody had actually tested: does that matter for growth? Somebody ran the experiment, using this exact exercise.

The strict versus cheat experiment

This study is unusually direct, and pushdowns are one of the two exercises it used.

Thirty young adults took part in a within-participant design. One limb was randomly allocated to perform biceps curls and triceps pushdowns with strict form, and the other limb performed the same two exercises using external momentum. Cheating, in other words, applied deliberately and systematically to one arm.

Both arms completed four sets of each exercise at 8 to 12 repetitions taken to momentary muscular failure, twice a week for eight weeks.

Measurements were taken before and after: muscle thickness at both proximal and distal sites for the elbow flexors and extensors, plus upper arm circumference. The analysis used a Bayesian framework with univariate and multivariate models.

Same person, same sets, same reps, same failure point. The only difference between their two arms was whether momentum was allowed.

That design removes almost every confound you could raise, and it targets the exact claim coaches make, which the paper frames plainly: exercise technique is a training variable frequently highlighted as critical, with proper technique suggested to play a role in maximising muscle development.

Suggested. That word is doing a lot of work, and it is why the study exists.

I am reporting this trial's design rather than its outcome figures, because the between-limb comparison is the substance of the paper and its Bayesian estimates are not something to compress from an abstract. What it should change for you is the confidence level: the next person who tells you cheat reps definitively cost you growth is going beyond what was settled before this study, and you now know a real test was run.

Thirty young adults over eight weeks using two isolation exercises. Nothing here licenses swinging heavy compound lifts, where the case against loose technique includes more than hypertrophy.

The setup

Stand close to the cable, not a stride back. Distance is what invites the lean.

Feet hip width or in a small split stance. Slight forward lean at the hips is fine and stable. What is not fine is a lean that increases rep by rep, because that is your bodyweight joining in.

Pin your elbows to your sides and keep them there. This is the whole exercise. Your upper arm should not move; only the forearm should.

Set the pulley high, at roughly head height or above.

Brace your midsection. If your torso is bobbing, the stack is heavier than your triceps.

The movement

Push down until your elbows are fully straight, and hold there for a beat. Full extension is where the triceps are fully shortened, and it is the position people skip when the weight is too heavy.

Let the bar come back up until your forearms are past parallel, as far as your elbow position allows without your upper arms travelling forward. That is your top.

Control the way up across two seconds. Letting the stack drag your arm back is the second most common way to waste this exercise, after leaning.

On grip: rope, straight bar, V-bar and reverse grip all work and all get argued about. No source cited here compared them, so pick one you can hold without your wrist complaining and progress it rather than rotating through all four every week.

And keep your wrists neutral. A collapsed wrist under a heavy pushdown is how people end up feeling this in the elbow.

Range of motion, tested on the triceps specifically

There is a randomised controlled trial that manipulated exactly this, on this muscle.

Thirty recreational basketball players were randomly assigned to three equal groups: full range of motion, partial range of motion, and a control group that did not train. Triceps strength training was performed on an adjustable overhead cable crossover machine, with shoulders overhead flexed to 160 to 180 degrees in both training groups.

The full range group trained from full elbow flexion to full extension. The partial range group worked only between 60 and 110 degrees of elbow flexion and extension.

Both performed four sets of ten repetitions, two sessions a week for four weeks, at 67 percent of one repetition maximum. The outcome measured was stationary three-point shooting accuracy.

That is a properly controlled range-of-motion manipulation, single-blinded, with a genuine non-training control arm.

What it establishes for you is that range of motion is treated as a real variable worth randomising, not a detail. This article reports its design rather than its shooting-accuracy results, and shooting accuracy is a performance transfer outcome rather than a measure of triceps size or strength.

Thirty participants across three groups over four weeks is small and short, and the outcome was basketball shooting rather than anything about your arms.

Why the pushdown is not your whole triceps plan

The triceps has three heads and one of them behaves differently from the others.

The long head crosses the shoulder as well as the elbow. In a pushdown, with your upper arm hanging at your side, the long head is at a relatively short length. Raise your arm overhead, as in an overhead extension, and the long head is stretched.

That distinction is why overhead work keeps being recommended alongside pushdowns, and there is now a review examining whether training at longer muscle lengths does what people claim.

A systematic review searched three databases in February 2024, plus forward and backward citation searching, for resistance training interventions directly comparing longer versus shorter muscle length training, requiring both fascicle length and muscle size measured before and after, in healthy adults, with a minimum four-week duration. Eight studies met the criteria, totalling 120 participants.

The results suggest that both muscle size and fascicle length increases may occur, with the review describing and comparing the studies narratively rather than pooling them statistically.

Eight studies and 120 people in total is a small evidence base, and a narrative synthesis is a weaker form of review than a meta-analysis. This supports running overhead triceps work alongside pushdowns as a reasonable practice; it does not prove the long head grows more that way, and none of those eight studies is reported here as being on the triceps.

Why any of this is worth your time

The pushdown is easy to do, easy to progress, and easy to load. It is also the exercise where the gap between what people think they are doing and what they are actually doing is widest.

What the evidence supports: somebody has now tested strict form against deliberate cheating on this exact exercise, within the same person, for eight weeks, which is more rigour than the technique argument has ever previously had. Range of motion is treated as a variable worth randomising. And training at longer muscle lengths has a small, narratively-reviewed evidence base behind it, which is the reason to run overhead extensions alongside pushdowns rather than instead of them.

What that leaves you: elbows pinned, torso still, full lockout, controlled on the way up, one grip progressed properly, and overhead work somewhere in your week.
