The Best Electrolyte Drinks

Before you buy the sachets: researchers dehydrated athletes on purpose and compared three drinks properly. Most people reaching for these do not need them at all.

The straight answer, up front

Most people reading this do not need an electrolyte drink. Water and normal salted food cover a gym session.

They start to matter when you are sweating heavily for a long time, in heat, or training twice in a day with little recovery between. Then fluid and sodium replacement becomes a real problem worth solving.

If you are in that situation, here is what the comparisons actually found.

Coconut water, sports drink, flavoured water

Eight recreational athletes, seven men and one woman, cycled at 70 percent of their VO2 max for 60 minutes until they were dehydrated by 1.36 percent of body mass, roughly a kilogram of fluid.

In a randomised, single-blind crossover design, they then drank one of three things: flavoured water, natural coconut water, or a carbohydrate-electrolyte sports beverage, in a volume equal to 150 percent of the mass they had lost. Hydration status and palatability were both assessed.

That design deserves credit. Same people in all three conditions, a real dehydration protocol, and drinking volume matched to loss rather than to thirst.

The study exists because coconut water is marketed on its naturally high electrolyte content while, in the authors' words, supporting evidence on its rehydration efficacy remains limited.

Eight participants is a very small sample, and the dehydration was mild at 1.36 percent of body mass. Take the comparison as a direction, not a verdict.

The one that beat plain water under real heat stress

Here is a harder test.

Twenty-four male firefighters completed a standardised simulated firefighting protocol in full protective equipment, which the authors use deliberately as a model of extreme thermal and physical strain with substantial fluid and electrolyte loss.

They were randomly assigned, eight each, to plain water, a carbohydrate-electrolyte solution, or the same solution with added menthol, and drank 1.0 litre during 60 minutes of recovery. Hydration was assessed by body mass restoration, salivary osmolality, urine specific gravity, urine colour and urinary electrolytes, alongside renal markers, lactate clearance, cardiovascular and thermal responses, thirst, and lower limb explosive power.

Body mass restoration showed a significant group effect, with the menthol carbohydrate-electrolyte solution greater than both plain water and the standard solution at 60 minutes.

So under genuine heat stress, the formulated drink outperformed water on rehydration. Note the condition though. Full protective equipment and simulated firefighting is not a gym session, and eight people per group is small.

What is actually in these things now

A narrative review makes a distinction worth carrying to the shelf.

Sports drinks were traditionally carbohydrate-electrolyte beverages for fluid replacement and energy. Commercially available formulations now include amino acids, proteins, phytochemicals, caffeine, menthol, ketone-related nutrients and other functional ingredients aimed at thermoregulation, performance or recovery.

The review draws a functional line between hydration-oriented carbohydrate-electrolyte beverages and beverages designed primarily for other purposes.

That is the useful frame. Decide which product you are buying. A hydration drink has water, sodium and usually some carbohydrate. Everything else is a different product wearing hydration branding.

The review is explicit that studies vary widely in population, exercise mode, environment, beverage composition, timing and outcomes, and that the evidence should be interpreted cautiously. That is a narrative review being honest about a messy field.

How I would actually choose

First, decide if you need one. Under an hour in a normal gym, water and eating normally is sufficient. Nothing here suggests otherwise.

Second, sodium content. This is the ingredient doing the hydration work. Products marketed on magnesium, potassium blends or trace minerals are selling you the minor components.

Third, carbohydrate, based on purpose. If you want fuel during long sessions, carbohydrate is a feature. If you only want fluid replacement, it is optional calories.

Fourth, whether you will drink enough of it. The rehydration study had participants consume 150 percent of the fluid they lost, and palatability was measured for a reason. A drink you dislike gets sipped, and sipping does not rehydrate you.

Fifth, cost per serving against a litre of water plus salted food, which is the honest comparator for most people.

What I would not buy on: exotic ingredient lists, or electrolyte counts presented without sodium amounts.

One safety note

Drinking large volumes of plain water during very long endurance events can dilute blood sodium, which is dangerous. That is the actual reason sodium replacement exists in endurance sport, rather than performance marketing.

If you are doing multi-hour endurance events in heat, sodium is a genuine consideration and worth taking seriously.

None of the sources here tested that condition directly, so treat this as context rather than a finding from this piece.

The takeaway

Most gym training needs water and normal salted food, not a formulated drink. They earn their place when fluid and sodium losses are genuinely large: under simulated firefighting heat stress a carbohydrate-electrolyte solution restored body mass better than plain water at 60 minutes. Buy on sodium content, since that is the ingredient doing the work, and on whether you will actually drink the volume, because the rehydration protocols require 150 percent of what you lost. Ignore long functional ingredient lists, which the literature itself separates from hydration-oriented products.

Limits of this evidence

  • The three-beverage comparison used only 8 participants, 7 of them men, with mild dehydration of 1.36 percent body mass, so it is very small and the dehydration was modest.
